The new parent program

Four full-body sessions of 20 to 30 minutes, all at home, built for someone averaging five to six hours of broken sleep. Deliberately below the usual productive-volume band, because under-recovered tissue repairs slower. We ran it through the recovery model: zero flags.

Every training plan written for a new parent makes the same mistake: it assumes the problem is time. Time is the visible problem. The actual problem is that you are attempting to adapt to training while sleeping five to six hours in pieces, and sleep is where the adapting happens. Growth hormone pulses in slow-wave sleep. Protein synthesis runs overnight. Every recovery window on the chart below assumes a body that gets to finish a night.

So this program does not try to squeeze a normal week into smaller slots. It is a smaller week on purpose: four sessions of 20 to 30 minutes, everything doable in a living room with a pair of dumbbells or a heavy backpack, arranged so no muscle is asked to rebuild twice inside its window. The volume bars above are lower than the ones on every other collection on this site. That is not an oversight. It is the entire point, and the numbers below explain why.

Monday — Session A

    One dumbbell, one kettlebell, or a loaded backpack held at the chest. All three work.

    Hands on the sofa or the kitchen counter if floor push-ups are not there yet. Swap in a dumbbell bench press once you own a bench.

  • 3 × 8 to 12 per side · 60 s

    The catalog says bench because that is where it is usually done. A sofa arm, a chair seat or the edge of the bed all work.

  • 2 × 8 to 10 per side · 45 s

    Slow. This is a bracing drill, not an ab burner, and it is the one thing here that transfers directly to lifting a car seat.

Tuesday — Session B

Hinge, press, carry, brace

    Hips back, ribs down, stop where the hamstrings run out. The most useful movement in the program for a year of picking things up off the floor.

Every muscle this program loads gets its full recovery window before it is loaded again. That is rarer than it should be.

The reality check

Sleep debt changes the math, so the program sits below the band. The usual recommendation is 10 to 20 weighted sets per muscle per week for growth. This program deliberately lands under it: about 8.8 for abs, 7.2 for glutes, and a flat 6 each for quads, chest, upper back and hamstrings. That is maintenance dosing, not growth dosing, and it is chosen on purpose. Under-recovered tissue repairs slower, so the same set that produced adaptation on eight hours of sleep produces mostly residue on five. Prescribing 16 sets to a body that can currently process 6 does not get you 16 sets of results. It gets you 6 sets of results and 10 sets of accumulated fatigue you carry into a day that already has a baby in it. This program is about 60 percent of what you could do rested, because it is 100 percent of what you can actually do.

Maintenance holds almost everything, for months. This is the part nobody tells new parents, and it is genuinely good news. Detraining research is consistent: as little as a third of previous volume, kept at a decent intensity, preserves strength and muscle for months rather than weeks. Strength is the most durable quality you own, held largely in the nervous system, and it fades far more slowly than top-end conditioning. Realistically you will lose some VO2max and some work capacity over a year like this, and you will notice it first on stairs, not under a bar. Meanwhile your squat and your rows will be roughly where you left them. Trading a bit of aerobic ceiling for a year of showing up is a good trade.

Zero recovery flags, and the placement is the reason. Session A runs Monday and Thursday, which is 72 hours and then 96. Session B runs Tuesday and Saturday, which is 96 hours and then 72. Every 72-hour muscle gets at least 72 hours, every time, and no muscle is loaded meaningfully on both session types. Four days in a seven-day week cannot all be spaced 48 hours apart, the arithmetic forbids it, so instead of spreading identical sessions thin we split the body across two rhythms that never collide. You can shift the whole pattern to fit your week as long as the two A days and the two B days each stay three or four days apart.

Train in the nap window, and let intensity carry it. The most reliable 25 minutes in a new parent’s day is the first nap, not the evening. Evening sessions compete with the only adult hours you get and with the sleep you are already short on, and they lose. Put the session in daylight where you can. And when time is the binding constraint, intensity is the lever, not duration: three hard sets taken within a couple of reps of failure produce most of what six easy sets produce, in half the clock. Short is fine. Easy and short is not. How to run it

The 20-minute template: two minutes of movement to warm up, a few air squats and arm circles, then run the four blocks with 60 second rests and no phone. Superset the first two blocks if you are tight on time, alternating sets, which buys back four or five minutes. Everything here loads with one adjustable dumbbell, one kettlebell, or a backpack full of books. If the session gets interrupted, and it will, finish the block you are in and count the day as done.

After a no-sleep night, drop intensity, keep the habit. The order of cuts is fixed: first take every set three or four reps further from failure, then cut to two sets per block, then cut to the first two blocks only. The last thing you cut is the session itself. A 10-minute deliberately easy session on four hours of sleep is worth more than a skipped one, because the thing you are protecting in year one is the habit, not the stimulus. Never chase a hard session on a wrecked night; on almost no sleep, perceived effort climbs, technique degrades and the injury risk is real.

Coming back when sleep returns: when nights start consolidating, resist adding four sessions in one week. Add one thing at a time and give it a fortnight: first take every block to 3 sets, then add a fifth block to each session, then add a fifth training day if you want one. Your strength will come back faster than your conditioning, which will feel discouraging and is completely normal. The rebuild is measured in weeks, not the months it took to get here.

A note for both parents. If you gave birth, return to training is a clinical question before it is a programming question, and clearance from your own clinician comes before anything on this page. Pelvic floor and abdominal wall recovery has its own timeline that a general program cannot see, and a pelvic health physiotherapist is the right specialist for it. For the non-birthing parent the honest note is simpler: broken sleep is the shared variable, your recovery numbers will be down too, and the same maintenance logic applies to you.

Frequently asked questions

Can you build muscle on five hours of broken sleep?

Some, but less, and slower. Short and fragmented sleep is consistently associated with blunted muscle protein synthesis, higher perceived effort and worse session quality, so the same training produces a smaller return. That is why this program is dosed at maintenance rather than growth: the goal for the first year is to hold what you have and keep the habit alive, then rebuild quickly when nights consolidate.

How much training do you need to maintain muscle?

Far less than you need to build it. Detraining studies consistently show that roughly a third of previous volume, kept at a reasonable intensity, preserves strength and muscle size for months. Two to four short sessions a week that reach every major movement pattern is enough. Intensity is the part you cannot cut, which is why this program keeps the sets hard and the count low.

How long does it take to lose fitness if I stop training?

It depends entirely on which fitness. Aerobic capacity starts measurably declining within two to four weeks of doing nothing. Strength is far more durable and largely holds for a month or more, with meaningful loss taking several months. Muscle size sits in between. This is why the honest advice for a new parent is to protect the strength habit and accept that conditioning will dip, because conditioning also comes back the fastest.

When is the best time of day to train as a new parent?

The nap window, whichever one is most reliable. Evening sessions compete directly with the only quiet hours you get and with sleep you are already short on, and they are the first to be cancelled. Daytime training also lands better with your circadian rhythm, and finishing a hard session close to bedtime can make it harder to fall asleep on a night you cannot afford to lose.

Do I need equipment for this program?

No. Every session runs with body weight plus one loadable object: an adjustable dumbbell, a kettlebell, or a backpack filled with books. A single dumbbell in the 12 to 20 kg range covers the squat, the hinge, the row, the press and the carry for most of the first year. Push-ups scale on a counter or the sofa, and the row works off a sofa arm or the edge of the bed.
