What sleep debt actually is
Sleep debt is the running total of the difference between the sleep you need and the sleep you got. Miss 45 minutes a night from Monday to Friday and you finish the week nearly four hours down — roughly half a night’s sleep gone, spread thin enough that no single day felt bad. That is the whole problem with it. Debt accumulates linearly while the feeling of being tired plateaus, so your sense of how impaired you are stops tracking reality after the first couple of days.
In controlled restriction studies, people held at six hours a night show a steady, cumulative decline in attention and reaction time across two weeks — while their own ratings of sleepiness level off after a few days. By the end they perform badly and report feeling only slightly off. If you have ever insisted you function fine on six hours, that dissociation is the mechanism.

Worth stating plainly, because sleep content online rarely does: the cognitive and mood effects are extremely well established, the metabolic effects are real but modest next to diet and activity, and the long-horizon disease claims are largely observational. Sleep is important without needing to be responsible for everything.
The weekend catch-up myth — and the part that is true
Catching up works better than nothing and worse than advertised. Two long mornings will restore most of your subjective alertness and a good share of your reaction-time deficit, and that is not trivial. But three things break the tidy accounting:
- Sleep has a ceiling. You cannot sleep an extra six hours on demand. Most people top out one to two hours above their need per night, no matter how far behind they are — which is exactly why the repayment simulator above measures weeks rather than a weekend.
- Recovery is uneven. Sleepiness normalises first, attention next, and metabolic markers last. Recovery-sleep studies repeatedly find glucose handling and sustained-attention performance still impaired after a weekend that fully fixed how people felt.
- Sleeping in moves your clock. Waking three hours later on Sunday pushes your circadian timing later — the effect people call social jetlag — so Sunday night’s sleep starts late and Monday begins the cycle again.
The formula is deliberately simple, and its main flaw is that it treats every extra minute as equally valuable. In reality the first recovered hour does most of the work and the last does least, so treat the projection as a floor on how long it takes, not a ceiling.
A repayment protocol that survives contact with real life
- Fix the wake time first. Same alarm seven days a week, including weekends, within about 30 minutes. Your circadian system anchors on wake time and morning light — everything else gets easier once this is stable.
- Move bedtime earlier in 15-minute steps. Jumping 90 minutes earlier just gives you 90 minutes of lying awake. Shift by 15, hold for three or four nights, shift again.

- Cap the lie-in at one hour. Weekend recovery sleep is allowed; a three-hour lie-in trades this week’s repayment for next week’s misalignment.

Banking sleep before you need it
The most useful and least known finding in this area: extension works better than repayment. Sleeping longer than usual for several nightsbefore a period of restriction reliably blunts the performance drop during it. If you have a race, a newborn, a deadline or a run of night shifts coming, add an hour a night for the week beforehand. It is the closest thing to a free lunch that sleep science offers.
