How to find your real max heart rate

220 minus age misses by 10+ bpm for most people. A safe field protocol to measure your actual max heart rate, when not to attempt it, and what to do with the number.

Every heart rate zone you have ever been given is anchored to one number: your maximum heart rate. And for most people that number came from 220 minus age, a formula with a standard deviation of roughly 10 to 12 bpm around the regression line. That is not a rounding error. At 35 the formula says 185, but a third of 35-year-olds sit outside 173 to 197, and plenty sit well outside it. If your true max is 200 and you train to zones built on 185, your “threshold” intervals are tempo runs and your easy days are harder than they need to be. The fix is to measure the real number once, and a field test does it in about 35 minutes.

Prerequisites

Three conditions, all non-negotiable. First, an aerobic base: at least two or three months of regular training that includes some hard running, because an untrained body will hit muscular or mental failure long before the heart reaches its ceiling, and the test will read low. Second, freshness: no hard sessions in the previous 48 hours, decent sleep, no illness in the past week. A max attempt on tired legs undershoots by 3 to 5 bpm and feels far worse. Third, a chest strap. Wrist optical sensors lag and drop out exactly when it matters, at peak effort with a flexed wrist. The whole point of the morning is one brief spike; use the sensor that can catch it.

The hill repeat protocol

You need a steady hill that takes 2 to 3 minutes to climb at hard effort. The gradient does the work of loading your heart without asking your legs for sprint mechanics, which is why hills produce higher readings than flat sprints for most runners.

    Warm up for 15 minutes

    Easy jogging, building gradually, with two or three 20-second pickups near the end. A cold maximal effort reads several beats low and dramatically raises the misery. Do not skip or shorten this; the warm-up is part of the measurement.

    First climb: hard, but with something left

    Run up the hill for 2 to 3 minutes at an effort you could hold for about 20 minutes. This primes the system. Jog back down slowly; the descent is your recovery.

    Second climb: noticeably harder

    Same hill, faster. You should finish this one breathing hard, unsure you could have held it much longer. Jog down again.

    Final climb: all-out, with a sprint finish

    Start hard and squeeze the pace up the whole way. Over the last 30 to 60 seconds, sprint. This is the part people get wrong: the reading only counts if the last half minute is genuinely everything, arms driving, legs screaming, no pacing left. Your heart rate peaks a few seconds after the effort peaks, so keep pushing through the top rather than easing off at it.

    Read the highest number, then cool down

    The highest heart rate your strap recorded across the session is, for practical purposes, your max. It may appear in the few seconds just after you stop. Walk and jog easily for 10 minutes; do not sit down immediately after a maximal effort.

Alternatives

The end of a hard 5K race works nearly as well: race it honestly, then sprint the final 200 to 400 meters and take the peak reading. Race adrenaline and competition tend to pull out a beat or two that solo efforts miss. The gold standard remains a lab test with ECG, which is also the right choice for anyone the warning above applies to, since someone qualified is watching the trace while you work. What does not work: taking the highest number your watch has ever shown without scrutiny. Optical spikes from a loose band or a pressure-washer grip on a barbell produce fake 210s all the time. A credible max comes attached to a genuinely maximal moment.

What to do with the number

The entire value of a measured max is downstream. Rebuild your training zones with the heart rate zone calculator, set session targets with the target heart rate calculator, and compare your measured number against the formulas in the max heart rate calculator to see how far the estimate would have missed for you. If the gap is 8 or 10 bpm, every zone boundary you were using was wrong by the same amount, which usually explains why “easy” runs never felt easy or why threshold work never quite bit.

Reading your result

Treat the measured number as a floor, not a ceiling: field tests can only undershoot your true max, never overshoot it. If a later race shows 3 bpm higher with a chest strap, believe the race. And resist the urge to compare with training partners. A max of 172 versus a friend’s 196 says nothing about fitness; it is like comparing redlines on two different engines. What matters is that your zones are anchored to your redline, not to a formula’s average of everyone else’s.

How accurate is 220 minus age for max heart rate?

Not very. The standard deviation around that regression is roughly 10 to 12 bpm, which means about a third of people miss by more than that. At age 40 the formula says 180, but real maxes at that age commonly run anywhere from the high 160s to over 200. Newer formulas like Tanaka's 208 minus 0.7 times age shift the average but do nothing about the spread.

Is it safe to test my max heart rate?

For a healthy, regularly training person, a properly built-up maximal effort carries about the same risk as racing a 5K hard. If you have any heart condition, chest pain or unusual breathlessness with exercise, a strong family history of early cardiac events, or you are sedentary or returning after years off, do not field-test. See a doctor first, and consider a supervised lab test instead.

Why does my Apple Watch show a lower max heart rate than a chest strap?

Optical wrist sensors lag during rapid heart rate changes and can lose contact when your wrist flexes at high effort, which is exactly when your max occurs. The peak is brief, often just a few seconds, and the wrist sensor frequently smooths right over it. A chest strap reads the heart's electrical signal directly and catches the spike.

Does max heart rate change with training?

Barely. Max HR is mostly genetic and declines slowly with age, roughly 0.7 bpm per year. Training makes you faster at every heart rate; it does not raise the ceiling. If your observed max drops noticeably, the usual cause is measurement (fatigue, heat, not pushing to true failure), not a real change.

How often should I retest my max heart rate?

Once a year is plenty, or whenever a workout shows a credible reading higher than your current number. Because max HR moves so slowly, the main reason to retest is that your first test probably undershot: most people find a few extra beats on a second attempt once they know how the final effort should feel.
