The Cooper Test: measure your VO₂max in 12 minutes

How to run the Cooper 12-minute test properly: the protocol, pacing strategy, the mistakes that invalidate it, and a calculator to score your result on the spot.

In 1968 Kenneth Cooper, an Air Force physician, needed a way to estimate the aerobic capacity of thousands of airmen without putting each one on a treadmill with a gas mask. His answer was almost insultingly simple: run as far as you can in 12 minutes. The distance correlated with lab-measured VO₂max at around 0.90 in his data, and nearly six decades later the test is still standard issue in militaries and sports science labs, for the same reason: it works, and it costs nothing.

Twelve minutes is the point of the test, not an arbitrary duration. It is long enough that you cannot sprint your way through it on anaerobic energy, and short enough that pacing discipline, fuel and boredom do not take over the result. What you can hold for 12 minutes is a direct window into your aerobic engine.

Before you test

  • Be able to run 12 minutes continuously. If that is not yet true, build up first; the test will not tell you anything useful.
  • Come in fresh. No hard training the day before. Testing on dead legs costs you 100 m or more, which is the difference between two whole fitness categories.
  • Pick your surface. Best: a 400 m track, where distance measurement is exact. Acceptable: a flat, uninterrupted road or path with GPS. Avoid anything with traffic lights, sharp turns or hills; every interruption poisons the number.
  • Skip it if you are sick, injured, or have been told to avoid maximal exercise. This is an all-out effort and deserves the same respect as a race.

The protocol

    Warm up for 10 to 15 minutes

    Easy jogging, then two or three 20-second pickups at roughly the pace you expect to hold. A maximal effort off a cold start reads low and feels far worse. Finish the warm-up 3 to 5 minutes before you begin.

    Set a 12-minute countdown and start your distance recording

    On a track, just count laps and note where you stop. With GPS, start the recording and trust it only if the route is open sky and reasonably straight.

    Run the first 3 minutes deliberately held back

    Everyone goes out too fast. The pace that feels sustainable in minute one is almost certainly not. Aim for an effort you would call “comfortably hard”, breathing rhythmically, not gasping.

    Settle into your hardest sustainable pace through minute 9

    This is the body of the test: right at the edge of what you can hold. If you can speak full sentences you are too slow; if your form is falling apart you are too fast. Small, steady adjustments beat surges.

    Empty the tank over the last 2 to 3 minutes

    If you paced it right, a finishing push is available but not dramatic. A huge final sprint means you left distance on the table in the middle; note that for next time.

    Record the exact distance, then cool down

    Note the distance immediately, to the nearest 10 m if you can. Walk or jog easily for 5 to 10 minutes. Log how the pacing felt while it is fresh; it is the main thing to correct on your next test.

The Cooper regression was built on steady, maximal 12-minute efforts. If you sprinted the first lap and walked the fourth, the estimate reads low; pace it evenly and re-test.

What the numbers mean

Two reference points help calibrate expectations. Healthy untrained adults typically land in the mid-30s to mid-40s ml/kg/min depending on age and sex. Well-trained recreational endurance athletes sit in the 50s, and elite endurance athletes reach the 70s and 80s. The rating scale in the scorer above adjusts for your age and sex, which matters: VO₂max declines roughly 10% per decade after your twenties if you do nothing about it, and the entire point of testing is to be the exception to that curve. Retesting without fooling yourself

The test is only as comparable as its conditions. Retest on the same surface, at the same time of day, similarly rested, and ideally in similar weather; heat alone can cost 5% of your distance. Keep 6 to 8 weeks between tests. If your second test is worse, check conditions and pacing before concluding your fitness dropped; a bad night of sleep shows up in a maximal effort far more than people expect.

Frequently asked questions

How accurate is the Cooper test?

For steady, honest 12-minute efforts it correlates around 0.90 with laboratory VO2max testing, which is remarkable for a test that needs nothing but a track and a timer. The error comes almost entirely from pacing: uneven efforts and bad distance measurement are what break it, not the formula.

Can I do the Cooper test on a treadmill?

You can, but set the incline to 1% to compensate for the missing air resistance, and be aware treadmill calibration errors go straight into your distance. A track or an accurately GPS-measured flat route gives a cleaner number.

How often should I repeat the Cooper test?

Every 6 to 8 weeks is enough. VO2max moves slowly, so testing more often mostly measures how well you slept, and an all-out 12-minute effort is a real training cost you need to recover from.

What is a good Cooper test distance?

If you cannot yet run continuously for 12 minutes, do not test; build to 20 to 30 minutes of continuous easy running first. The test assumes a maximal but controlled effort, and for a true beginner it just becomes 12 unpleasant minutes of walking and sprinting that measures nothing.
