Karvonen targets are anchored to your resting heart rate, so they shift as your fitness changes — remeasure resting HR every few weeks. If you take heart-rate-affecting medication (e.g. beta blockers), formula targets do not apply; ask your doctor.

Why heart rate reserve beats percent-of-max

Most target heart rate advice is “take a percentage of your max HR”. The problem: your heart never operates from zero. It idles at your resting heart rate — maybe 45 bpm if you are well trained, maybe 80 if you are not — and the range you actually have available for exercise is the gap between resting and max. That gap is heart rate reserve (HRR), and it is what the Finnish physiologist Martti Karvonen built his method on in 1957:

Consider two 30-year-olds, both with a max of 187 bpm. One rests at 50 bpm, the other at 80. At “70% of max” both get told 131 bpm — but for the fit one that is a stroll barely above half of their usable range, while for the unfit one it is a genuinely hard effort. Karvonen at 70% gives them 146 and 155 bpm respectively: different numbers, same relative effort. That is the whole trick, and it is why %HRR also tracks percentage of VO₂ reserve — the metabolic definition of intensity — far better than %max does. The chart in the calculator makes the disagreement visible: the two methods converge at 100% and split apart at easy intensities, exactly where most of your weekly training lives.

Getting the two inputs right

Max heart rate

If you have a measured max — from a lab test or the highest value you have genuinely seen in an all-out finish — use it. Otherwise the calculator estimates it with the Tanaka equation (208 − 0.7 × age), which outperforms the folklore 220 − age. Resting heart rate

This input does real work in the Karvonen formula, so measure it rather than guessing. The clean protocol: on waking, before getting up or drinking coffee, lie still for a minute and count your pulse for a full 60 seconds (or read your watch). Average 3–5 mornings. Illness, alcohol, heat and poor sleep all raise it temporarily — skip those days. As you get fitter your resting HR falls, which automatically nudges every Karvonen target: recheck it monthly.

What the intensity percentages mean

The percentages in the slider follow the definitions used by the ACSM and CDC for aerobic exercise intensity, expressed in heart rate reserve:

Note that public-health materials sometimes quote intensity as plain %max instead (64–76% of max HR for moderate, 77–93% for vigorous). Those bands were chosen to roughly correspond to the HRR definitions — the calculator shows both side by side so you can see how close they land for your numbers.

Using the target in practice

  • Give it time to stabilise. Heart rate lags effort by one to two minutes, so do not chase the target in the first minutes of a session or an interval.
  • Expect drift. On long efforts in the heat, HR creeps upward at constant pace (cardiovascular drift). Staying in the target range may mean slowing down late in a session — that is the system working, not failing.
  • Cross-check with feel. If the target says “moderate” but you cannot speak a sentence, trust your body — device error, caffeine, heat or a wrong HRmax estimate can all skew the number.

Frequently asked questions

What is my target heart rate for exercise?

For general cardiovascular fitness, aim for 40–59% of heart rate reserve (moderate) or 60–89% (vigorous), per ACSM and CDC definitions. Using the Karvonen method, a 30-year-old with a resting HR of 60 targets roughly 111–137 bpm for moderate and 137–175 bpm for vigorous exercise.

What is the Karvonen formula?

Target HR = ((max HR − resting HR) × intensity%) + resting HR. It works on heart rate reserve — the usable range between your resting and maximum heart rate — which makes the target personal to your fitness rather than just your age.

Why is the Karvonen method better than percent of max heart rate?

Because it anchors to your resting heart rate, which reflects fitness. Two people with the same max HR but resting rates of 50 and 80 bpm have very different usable ranges; plain %max gives them identical targets while Karvonen correctly gives the fitter person a higher bpm for the same relative effort. Percent-of-HRR also tracks percent of VO2 reserve more closely.

How do I measure my resting heart rate properly?

In the morning, after waking naturally and before coffee or getting up: lie still for a minute, then count your pulse for 60 seconds, or read it from a watch or strap. Repeat over 3–5 days and take the average — a single reading can be off by 5–10 bpm from stress, heat or poor sleep.

What heart rate counts as moderate exercise?

The CDC and ACSM define moderate intensity as 40–59% of heart rate reserve — brisk-walk effort where you can talk but not sing. In plain percent-of-max terms it is often quoted as roughly 64–76% of max HR, which lands in a similar bpm range for most people.

Is it safe to train at 90 percent of my max heart rate?

For healthy trained people, brief periods above 90% HRR are a normal part of interval training, though they should be a small fraction of weekly volume. If you are new to exercise, over 40, or have any cardiac risk factors or symptoms, get medical clearance before deliberately training near maximal heart rates.
