How to increase your VO₂max

The two-part recipe that raises VO₂max: a base of easy Zone 2 volume plus a small dose of hard intervals. The sessions, the weekly structure, and honest timelines by starting level.

VO₂max is the maximum rate at which your body can take in oxygen, move it to working muscle and use it. Almost everything that limits it sits in two places: how much blood your heart can pump per beat, and how well your muscles can extract oxygen from that blood. Those two things respond to two different kinds of training, which is why the recipe has exactly two levers and not fifteen.

Lever one is volume, mostly easy, which grows the plumbing. Lever two is a small dose of very hard work that forces the ceiling up. Get the ratio right and progress is close to inevitable for the first year. Get it wrong (which almost always means too much moderately hard running and not enough of either extreme) and you plateau while working hard.

Lever one: the base, 80% easy

The single most reliable predictor of aerobic fitness in a training log is total weekly volume, not how hard the hard days were. Easy aerobic work builds stroke volume, capillary density and mitochondrial content, and it does so at an intensity you can repeat four or five times a week without needing to recover from it. That repeatability is the whole point.

Easy means conversational, roughly 60 to 70% of max heart rate, which is Zone 2 in a five-zone model. The honest test is speech: you should be able to hold full sentences. If you can only manage six words, you have drifted into the moderate zone, which costs you recovery without buying you the interval stimulus. For beginners and intermediates, adding volume is the highest-return change available. Going from 20 to 35 km a week will do more for your VO₂max than any interval session you bolt onto 20 km. Add roughly 10% per week, hold every fourth week steady, and keep 80% of it genuinely easy.

Lever two: the sharpener, one or two sessions a week

What raises the ceiling is time spent at or very near VO₂max, which physiologists write as T@VO₂max. You cannot accumulate much of it in one continuous effort, because you can only hold true VO₂max pace for about 6 to 8 minutes. Intervals exist to break that time into pieces so you can collect 8 to 16 minutes of it in a single session. Both protocols below do exactly that, from different directions.

The 4x4 (the Norwegian protocol)

Developed at NTNU in Trondheim, this is the most studied VO₂max session in existence, with typical gains of 7 to 10% over 8 weeks in previously untrained groups.

    Warm up 10 minutes, easy, plus two short pickups

    Finish with two 20-second efforts at the pace you plan to hold. The first interval always feels disproportionately awful off a cold start, and a cold start also means your heart rate never reaches the band in time.

    4 minutes at 90 to 95% of max heart rate

    Hard, but a pace you could hold for about 8 minutes if you had to. It should feel controlled for the first 90 seconds and genuinely difficult by minute three. Heart rate lags by 30 to 60 seconds, so expect to be inside the band only for the second half of the first rep.

    3 minutes of easy jogging, not standing

    Keep moving. Active recovery clears metabolites faster and keeps your oxygen uptake elevated so the next interval starts higher. Walking is acceptable; sitting down is not.

    Repeat until you have done four

    Even effort across all four. If interval four is much slower than interval one, you started too fast; the session is scored on total time near your ceiling, not on the first rep.

    Cool down 5 to 10 minutes easy

    Total session: about 40 minutes including warm-up and cool-down, of which roughly 8 to 12 minutes lands near VO₂max. That is a very high return on 40 minutes.

The 30/30 (Billat)

Véronique Billat’s protocol alternates 30 seconds at vVO₂max, the velocity that elicits your VO₂max, with 30 seconds at roughly half that pace. Because each rep is short, blood oxygen stays high and you can accumulate several times more distance at that velocity than you could in one continuous effort. It is the gentler-feeling of the two sessions and the better entry point if 4-minute intervals put you off.

Pace, not heart rate, governs this one. Thirty seconds is too short for heart rate to settle, so chasing a bpm number will just make you run the first reps far too hard.

Heart rate lags effort by 30 to 60 seconds, so on a 4-minute interval you should only expect to be inside the band for the back half. On 30-second reps ignore heart rate entirely and run to pace. A weekly structure that holds up

Every fourth week, cut total volume by about 30% and drop to one interval session. Adaptation happens during the recovery, and a deload week is where a training block converts into fitness.

Genetics set your ceiling, and responsiveness to training itself varies several-fold between people, which is why two people on the same program get different results. It is also close to irrelevant for most readers: almost nobody is within reach of their own ceiling, so the limiting factor is the training, not the DNA.

When you plateau

The instinct is to add intensity. It is usually wrong. Add volume first: another easy session, or 15 minutes onto the long run. Intensity is already close to maxed once you are doing two hard sessions a week, and the ceiling of what those sessions can do is set by the aerobic base underneath them.

Then, in order: check that your easy days are actually easy, check that you are sleeping enough to absorb the work, and check that you have taken a deload in the last month. If all three are clean and the number has been flat for three months at a genuinely high volume, you may simply be near your current trainable limit, and the useful goals shift to lactate threshold and efficiency instead.

None of this is complicated, which is the frustrating part. Most of the gain comes from doing the boring version consistently: a lot of easy work, one or two genuinely hard sessions, sleep, and a retest every couple of months to keep yourself honest.

Frequently asked questions

How long does it take to increase VO₂max?

Expect the first measurable change in 4 to 6 weeks and the bulk of your gain by 8 to 12 weeks. Untrained people commonly add 15 to 20% in a first 12-week block; someone already training seriously fights for 2 to 3% a year. The training does not stop working, your starting point just gets harder to improve on.

Is Zone 2 or HIIT better for VO₂max?

Both, in a ratio. Interval work provides the strongest per-session stimulus, but you cannot do much of it, so most of your total aerobic adaptation comes from the volume of easy running underneath it. The evidence-backed split is roughly 80% easy and 20% hard, with one or two interval sessions a week.

How many times a week should I do VO₂max intervals?

One or two. Two is the sweet spot for most recreational athletes with at least four training days a week. Three hard sessions a week reliably tips non-elite athletes into overreaching, where performance stalls even though the effort went up.

What is the 4x4 Norwegian protocol?

Can I increase VO₂max without running?

Yes. Cycling, rowing, swimming and cross-country skiing all raise it, and the same 4x4 structure works on any of them. The catch is specificity: VO₂max measured in a sport you do not train transfers only partly, so a cyclist's treadmill number will read lower than their bike number.

Is VO₂max mostly genetic?

Your ceiling is largely genetic, and so is your responsiveness to training, which varies several-fold between individuals. Almost nobody is anywhere near their own ceiling, though, which is why the practical answer for nearly everyone is that training matters far more than genetics does.
