100 push-ups, 100 sit-ups, 100 squats and a 10 km run, every day. We ran the One Punch Man routine through a per-muscle recovery model: what it actually builds, what it ignores, and how to fix it.
In One Punch Man, Saitama becomes the strongest being alive with a routine so mundane it is the joke: 100 push-ups, 100 sit-ups, 100 squats and a 10 kilometre run, every single day for three years, no air conditioning in summer, no heating in winter. The gag writes itself, and yet the routine became one of the most-attempted anime workouts in the world, because unlike Goku’s 100× gravity it is something a human can physically do.
And to be fair to the bald cape: for an untrained person, this routine genuinely works for a while. It is also, by any programming standard, a mess. Both things are true, and the numbers below show exactly where each one lives.

The reality check
The analysis above is not subtle. Three findings, straight from the involvement math:
It overshoots three muscles and starves the rest. Seventy weighted sets a week land on the chest, and about as many on quads and abs, three to seven times past the point where additional volume keeps paying back. Meanwhile the entire pull side of the body, the lats, traps and biceps that row, climb and carry, receives exactly zero direct work. Run this long enough and the posture it builds is the classic push-only slouch, shoulders rolled forward. Saitama, notably, is drawn with a perfectly average back.
Every recovery window is violated, every day. The chest needs roughly 72 hours to rebuild after meaningful load; this routine hits it again in 24, seven times a week. The reason people survive it is intensity, not magic: sets of 10 push-ups quickly stop being hard, and easy sets need less recovery. Which leads to the real problem.
It stops adapting by design. Fixed reps at body weight means the stimulus shrinks as you grow. The first month is brutal, the third is cardio with extra steps. Progressive overload, the one non-negotiable of training, is entirely absent. The 10 km run is the only part that keeps giving, and it is also where most of the real-world results people report actually come from: daily easy volume is legitimate endurance training.
How to run it
If you want the meme experience: scale the numbers, keep the shape. Start at 40/40/40 and 3 km, add 10 reps and 1 km per week, and you will arrive at the full routine in about six weeks instead of destroying your elbows in four days. Break each hundred into sets that stay 3 or 4 reps shy of failure.
If you actually want the result: keep the spirit, fix the math. Three changes turn this into a real program: swap every second day’s push-ups for pull-ups or inverted rows (the missing half of the map above), make the squats harder instead of more numerous once 100 is easy (a loaded backpack works), and take one full rest day so the 72-hour muscles ever actually finish recovering. The run stays: it is the best part.
Who should not run this: anyone with cranky wrists, elbows or knees; daily identical loading is precisely how overuse injuries are manufactured. And if you cannot yet do 20 push-ups in a set, start with our Road to 100 Push-ups progression instead and come back.
For an untrained person, yes, for a few months: any consistent stimulus works at first, and the daily 10 km run is genuinely good endurance training. It then stops working almost by design: fixed bodyweight reps stop being hard, there is no progressive overload, and the total absence of pulling work leaves half the upper body untrained.
Can a beginner start the full 100/100/100/10 km?+
Almost nobody should start at the full numbers. The canonical version done cold produces tendon and knee complaints within the first weeks far more often than superpowers. Start around 40/40/40 with a 3 km run-walk and build up by roughly 10 reps and 1 km per week.
How long would the Saitama workout take each day?+
The calisthenics take 20 to 30 minutes broken into sets, and the 10 km run takes 50 to 75 minutes for most people. Call it 80 to 100 minutes a day, which is the real reason the routine impresses: it is a training-time budget most people cannot sustain, not a secret method.
Why is there no pulling in the Saitama workout, and does it matter?+
The routine has zero rowing or pull-up work, so the lats, traps and biceps receive no direct training at all: our muscle map above shows the whole pull side dark. It matters: push-only training builds the rounded-shoulder posture, and the missing back work is the single easiest fix (swap half the push-up volume for pull-ups or inverted rows).
Is running 10 km every day safe?+
Daily running at an easy pace is sustainable for many people once built up to, and elite runners handle far more. The risk is ramping too fast: going from little running to 70 km a week is a classic recipe for shin and knee overuse injuries. Build the distance over a couple of months and keep the pace conversational.
