Road to a muscle-up

Prerequisites, before anything else. You need 8 strict pull-ups and 10 straight-bar or ring dips, both clean, both on a normal day rather than a good one. This is not gatekeeping. Below those numbers the transition is not a skill problem you can practice, it is a strength problem wearing a skill costume, and every session you spend flinging yourself at the bar is a session you could have spent getting strong enough for the skill to be learnable. If you are not there yet, the shortest route runs through Road to Your First Pull-up and then a few months of adding reps and weight to both movements.

A muscle-up is two exercises you already know with a third thing wedged between them, and the third thing is the entire difficulty. The pull gets you to the bar. The dip gets you up from it. In the quarter of a second in between, your body has to pass from hanging under the bar to leaning over it, and there is no partial credit: you either make the crossing or you drop back down. Most people who fail a muscle-up are strong enough for both halves and have simply never trained the seam.

So this program spends its four days on the seam. Monday is the transition itself, trained first in the week when your nervous system is fresh, because a skill practised tired is a bad habit rehearsed. Tuesday is compression and body line, cheap work that decides whether the crossing is tight or a scramble. Thursday buys height on the pull. Friday buys the press-out that finishes it. Eight weeks if the prerequisites were comfortable, sixteen if they were the exact minimum.

Monday — Transition

The skill, trained fresh
  • 3 × 20 to 30 s false grip

    False grip: wrist over the top of the bar or ring, heel of the hand taking the load. It hurts for the first two weeks and then it does not.

  • 5 × 1 negative · 3 min

    Negatives until phase 4. Start supported at the top, lower slowly through the transition, then through the pull to a dead hang. Five seconds down, and the transition is the part you slow for.

  • 4 × 6 to 8 · 2 min

    Deep dips from the bottom position, elbows travelling behind you. This is the exact shape you get dropped into at the end of the transition, so train it there rather than at a comfortable depth.

Tuesday — Compression and position

Cheap, and it decides the transition

Thursday — Explosive pull

Height, not reps

    Chest-to-bar, explosive: every rep pulled as if you meant to throw yourself over. Add weight once 5 clean chest-to-bar reps are easy.

    High pulls: from a dead hang, pull the bar toward your sternum and let go at the top. Height is the whole point, so stop the set the instant the bar stops meeting your chest.

    The lat pattern of the transition with the elbows out of the way. Cheap volume for the muscle that pulls the bar toward your hips.

Friday — Dip strength

The half of the movement nobody trains

    Rings first, because the muscle-up you land first is probably a ring muscle-up. Turn the rings out at the top.

  • 3 × 5 to 8, weighted · 3 min

    Straight bar, plus 10 to 20 kg. A bodyweight dip that feels easy at the top is still a failed press-out when it arrives after a transition.

  • 3 × 10 to 12 · 60 s

    Lockout insurance. Cheap, and it keeps the elbows out of the argument.

The reality check

The numbers say this is a pull program with a serious press attached. The math above lands the upper back first at about 19 weighted sets a week, triceps a close second at 16.2, chest at 10.8, abs at 9 and biceps at 6.5. That triceps figure surprises people and it should not: two dip-heavy days plus muscle-up negatives plus pushdowns is a lot of elbow extension, and the press-out is where a nearly-successful muscle-up most often dies. Legs and posterior chain read zero. This is an upper-body skill block and it makes no attempt to be anything else, so keep your leg training on the two spare days if you have any.

The recovery audit comes back with zero violations, and that took arranging. Chest is hit Monday and Friday, which is 96 hours forward and exactly 72 wrapping back, right on its window. Triceps get the same spacing against a 54-hour window. The upper back is hit Monday and Thursday at 72 and 96 hours. Tuesday is invisible to the model on purpose, because it is trunk work only, and Thursday’s pull day carries no meaningful chest or triceps load. The false grip and the transition are the whole bottleneck. Strength is usually sufficient months before the skill is. Someone with 12 strict pull-ups and 15 dips has, on paper, everything a muscle-up requires, and will still spend eight weeks failing at the seam, because the seam asks for something neither parent movement trains: rotating your wrists over the bar while your body is still travelling upward. The false grip is the mechanism, and it is uncomfortable enough that most people skip it and then wonder why they stall. Get the false-grip hang to 30 seconds and the transition stops feeling like a coin flip.

Rings are easier, the bar looks better. Honestly: rings rotate, so your wrists are not fighting a fixed bar during the turnover, and the false grip is far easier to hold on a ring than on steel. Most people land a ring muscle-up weeks before a bar muscle-up, and that is the correct order to learn them in, not a lesser version. The bar muscle-up is harder because the bar is in the way: you have to pull higher and get your chest around an obstacle that does not move. If you only care about the bar, you will still get there faster by learning the transition on rings first.

On kipping, without the snobbery. A kipping muscle-up is a different exercise, not a cheated one: it is a legitimate gymnastics and CrossFit skill with its own timing, and it is genuinely how most people first get over the bar. It is also harder on the shoulder when the transition is sloppy, and it lets you paper over the exact weakness this program is trying to fix. Our position is boring: learn the strict transition first because it makes the kip safer and better, then kip all you like when the goal is reps in a workout. A strict muscle-up is a strength standard, a kipping one is a conditioning tool, and neither of them is cheating.

How to run it

Phase 1, weeks 1 to 4: overshoot the prerequisites. Run the week as written, but replace Monday’s negatives with 5 sets of 3 weighted chest-to-bar pull-ups until you can do 3 strict reps with 15 to 20 percent of bodyweight added, and get Friday’s dips to 5 weighted reps with the same. Meanwhile take the false-grip hang from wherever it starts to 30 unbroken seconds. Nothing here is skill work yet; you are buying margin, so the skill work later has something to spend.

Phase 2, weeks 3 to 7: high pulls. Thursday becomes the day that matters. From a false grip, dead hang, pull explosively and let go at the top, aiming to touch the bar first at the sternum, then at the bottom of the ribs, then at the navel. Navel height means you have all the height a muscle-up needs and the rest is turnover. Three sets of 3 is plenty: height dies fast and there is no value in practising a low pull.

Phase 3, weeks 5 to 10: negatives. Monday’s muscle-up block goes live at 5 singles. Get to the top by whatever means you like, jump, step, or a partner, then lower for a 5-count with the slowest section right at the transition. This is the phase that teaches your shoulders the position, and it is also the phase with the highest injury rate, so stop the session the moment a descent goes fast and uncontrolled.

Phase 4, weeks 8 to 14: band-assisted transitions, then the real one. Loop a light band across the rings or over the bar, foot or knee in it, and do full muscle-ups through the band. Take band thickness off rather than adding reps, exactly as with assisted pull-ups. When the lightest band you own gives you 3 clean reps, start every Monday with three unassisted attempts before anything else. The first one lands on rings for most people, usually as an ugly, over-pulled scramble, and that counts.

Phase 5: the bar. Once the ring muscle-up is repeatable, move Monday’s attempts to a straight bar. Expect the first few weeks to feel like starting over: the wrists have new work and there is no rotation to help you. Pull higher, keep the bar closer, and lean the chest over the bar early rather than trying to press up from underneath it.

Film every attempt. This is not optional for a skill this fast. Phone on the ground, side-on, and watch it between sets. Three failure points cover almost everything you will see. One: the bar drifts away from you on the way up, so the pull is vertical instead of arcing toward your hips, and you end up hanging in front of a bar you cannot get over. Two: the wrists never turn, which is a false-grip problem, and you stall chest-high with your hands still under the bar. Three: you make the transition and fail the press-out, which is the honest signal to add a set to Friday. What you feel happening and what the video shows are almost never the same thing for the first month.

Rules. Skill work only when fresh, which is why Monday exists and why you never bolt attempts onto the end of a session. Never train the transition on consecutive days, the shoulder will invoice you. Keep the false-grip hangs even when they are boring. And if the timeline stretches past 16 weeks, the answer is almost always more strength and not more attempts: go add 5 kg to your weighted pull-up and come back.

Frequently asked questions

Why can't I muscle-up with 15 pull-ups?

Because a muscle-up is not a very good pull-up, it is a pull-up, a transition and a dip stitched together, and the transition is a separate skill nobody accidentally trains. Fifteen pull-ups says your strength is far past the requirement. What is usually missing is the false grip, the height of the pull, and the practised turnover of the wrists over the bar. Train negatives, high pulls and false-grip hangs and the rep tends to appear within a couple of months.

How many pull-ups do you need for a muscle-up?

Eight to ten strict pull-ups and about ten clean dips is the sensible floor, and the muscle-up becomes much more likely once you can do a few chest-to-bar reps with 15 to 20 percent of bodyweight added. Those are entry conditions, not predictors: plenty of people with twenty pull-ups cannot muscle-up because they have never trained the transition, and the fix is skill practice rather than more reps.

Is a ring muscle-up easier than a bar muscle-up?

For most people, yes. Rings rotate with your wrists through the turnover and hold a false grip far more comfortably than a fixed bar, so the transition is more forgiving. A bar muscle-up demands a higher pull and a chest that travels around an obstacle that will not move. Learning on rings first is the normal path, and it makes the bar version easier when you get to it.

Is kipping a muscle-up cheating?

No, it is a different exercise. A kipping muscle-up is a real gymnastics and CrossFit skill with its own timing and its own uses, and it is how many people get over the bar the first time. It does place more stress on the shoulder when the transition is sloppy, and it can hide the exact weakness a strict program fixes. Learn the strict transition first if you can, then kip freely when the goal is reps under a clock.

What is a false grip and do I need one?

A false grip means the wrist sits on top of the bar or ring with the heel of the hand bearing the load, so your hands are already above the bar before the transition starts and do not have to rotate mid-flight. On rings it is close to mandatory for a strict muscle-up. On a bar you can get away without it if your pull is high enough, but almost everyone learns faster with it. It is uncomfortable for the first two weeks and then it stops being a topic.
