Fat is not optional
Of the three macronutrients, fat is the only one containing compounds your body cannot manufacture at all. Linoleic acid (omega-6) and alpha-linolenic acid (omega-3) are essential in the strict nutritional sense: no dietary source, no substitute. Everything else fat does is downstream of that and of its physical properties:
- Hormones. Cholesterol is the precursor for testosterone, oestrogen and cortisol. Sustained very-low-fat diets reliably lower testosterone in men.
- Absorption. Vitamins A, D, E and K are fat-soluble. A salad eaten without any fat delivers a fraction of its carotenoids.
- Cell membranes and nerves. Every membrane in your body is a lipid bilayer; the sheathing on your nerves is largely fat.
- Satiety and food that tastes like food. Fat carries flavour and slows gastric emptying. Diets that strip it out are usually abandoned.
The arithmetic
Nine kilocalories per gram is why fat feels so easy to overshoot. Two tablespoons of olive oil is 28 g of fat and 250 kcal — the same calories as roughly 60 g of carbohydrate, which is a substantially larger plate of food.
The types, and where they come from

For omega-3 specifically, the long-chain forms EPA and DHA do the work most of the evidence attaches to, and conversion from plant-based ALA is poor — single-digit percentages. Two portions of oily fish a week supplies the 250–500 mg per day that most health bodies recommend; if you don't eat fish, an algae-derived supplement is the direct route.
The saturated fat debate, honestly
Here is the part most calculators skip. The 10% ceiling on saturated fat rests on a solid, narrow finding: replacing saturated fat with polyunsaturated fat lowers LDL cholesterol, and lowering LDL lowers cardiovascular event rates. That replacement effect is about as consistent as nutrition findings get.
What is genuinely contested is broader. Meta-analyses of observational cohorts have repeatedly failed to find a clear association between total saturated fat intake and mortality, which is why you see periodic headlines announcing that butter has been exonerated. The reconciliation is that what replaces the saturated fat decides the outcome: swap it for polyunsaturated fat and risk falls; swap it for refined carbohydrate and nothing improves. Source matters too — the saturated fat in yoghurt and cheese does not behave like the saturated fat in processed meat.
A defensible position: keep saturated fat under 10% of calories, use 6% if you have elevated LDL or existing cardiovascular risk, spend the rest of your fat budget on olive oil, nuts and fish, and don't treat a hard cheese as a moral failure. The dose and the replacement are what matter.
Low-fat versus low-carb: the outcome is a wash
The most useful thing to know about setting fat intake is that the low-fat versus low-carb question has largely been answered, and the answer is boring. The DIETFITS trial randomised over 600 adults to healthy low-fat or healthy low-carb diets for twelve months with no calorie targets; average weight loss differed by about a kilogram, well inside the noise, with enormous individual variation in both arms. Tightly controlled metabolic-ward studies show the same thing when calories and protein are matched.
So treat the fat percentage as a preference dial, not an optimisation problem. Some people feel better and adhere better at 40% fat; others want the carbohydrate to train on and sit at 20–25%. One caution about percentage targets
Because these are shares of energy, they shrink when your calories do. A 30% fat target is 80 g at 2,400 kcal but only 53 g at 1,600 kcal — and in a deep deficit that can drop below the physiological floor. If you are cutting hard, hold fat at roughly 0.5–0.8 g per kg of body weight in absolute terms rather than letting the percentage drag it down, and take the reduction out of carbohydrate instead.
